4-Week Beginner Plan: Walking to Basic Strength
A gradual, realistic starting point for anyone who hasn't exercised regularly in a while — no gym membership required for the first two weeks.
Build a consistent activity habit and introduce basic strength training safely
The first two weeks are deliberately unambitious: build the habit of moving daily before asking the body to do more. Weeks three and four introduce structured bodyweight strength days, in line with why resistance training matters at any age, alongside continued cardio.
If you have heart disease, uncontrolled blood pressure, joint problems, or have been inactive for a long period, check with your doctor before starting, and adjust any exercise that causes pain beyond normal muscle fatigue.
Build the habit
Mon / Wed / Fri
- 20-minute brisk walk
Tue / Thu / Sat
- 10-minute walk after your largest meal, plus 5 minutes of gentle stretching
Sunday
- Rest, or a slow leisure walk
Add light bodyweight work
Mon / Wed / Fri
- 25-minute brisk walk
Tue / Thu / Sat
- 15-minute walk plus 2 rounds of: 10 wall push-ups, 10 chair squats, 20-second plank
Sunday
- Rest, or 10 minutes of gentle stretching
Introduce structured strength days
Mon / Wed / Fri — Strength
- 3 rounds of: 10 squats, 8 push-ups (knee or full), 10 glute bridges, 30-second plank
Tue / Thu / Sat — Cardio
- 25-30 minute brisk walk, or light jog intervals if comfortable
Sunday
- Rest
Progress the load
Mon / Wed / Fri — Strength
- 3 rounds of: 12 squats, 10 push-ups, 12 walking lunges each leg, 40-second plank
Tue / Thu / Sat — Cardio
- 30-minute brisk walk, or alternate 1 minute brisk / 1 minute easy for a light interval session
Sunday
- Rest — and notice how the first push-up in week 2 compares to now
